Three flavors of the same plan, so you can pick your fighter. Easy and Middle keep it simple with the bike, rope, dumbbells, and mat. Battle ropes only unlock in Beast Mode — you've gotta earn those.

Perfect if you're just getting started, coming back from a break, or your body's asking for a lighter week. Rest days are non-negotiable here — at least one between sessions.

You've got a base, you can ride for 30 minutes without dying, and you're ready to sweat a bit more.

Battle ropes, bigger efforts, real endurance work. This is for people who already train consistently and have the aerobic base and strength to back it up.

Rate your effort like you're rating a spicy sauce:

Nobody needs a 10/10 "I might pass out" effort on the regular. Save that energy.

 

  • Mild (3-4): You could chat about your weekend plans.
  • Medium (5-6): Sentences are getting shorter.
  • Hot (7-8): One or two words, max.
  • Ghost pepper (9): Short bursts only — don't live here!

Easy Breezy

Monday
Session 1

Chilly Bike Intervals   20-25 mins

Five easy minutes to wake the legs up. Then, six rounds of:

  1. Pedal like you mean it for 45 seconds.
  2. Ease off for 90 seconds and breathe.

Wind it down with five easy minutes. That's it — you're done.

Wednesday
Session 2

Newbie Circuit   25-30 mins

Three rounds. Thirty seconds on, thirty seconds off, one minute breather between rounds. Nothing fancy, everything effective:

  1. Gentle skipping or rope-free skip steps
  2. Bodyweight squats — however deep feels good
  3. Light dumbbell Romanian deadlifts
  4. Marching on the mat like you're in a parade
  5. Plank (kneeling or hands-on-something-stable version totally allowed)
  6. Easy spin on the bike

Keep it around a 4-6 out of 10. This should feel doable, not destructive.

Saturday
Session 3

Steady Ride & Stretch  25-30 mins

  • 15-20 minutes on the bike, chatting-pace.
  • Then 10 minutes stretching everything that complains — ankles, calves, hips, hamstrings, chest, shoulders.

Levelling Up

Start small. Each week, either add two minutes to your steady ride or one extra bike round — not both. Slow and steady wins this one

Getting Sweaty

Monday
Session 1

Bike Intervals  30-35 mins

Warm up for seven minutes, then eight rounds of:

  1. Hard riding for 60 seconds — find that 7-8/10 gear.
  2. Easy recovery for 90 seconds.

Cool down for five minutes. You earned it.

Tuesday
Session 2

Dumbbell Circuit  30-35 mins

Four rounds, 40 seconds on, 20 seconds off, 60-90 seconds rest between rounds:

  1. Skipping rope
  2. Dumbbell goblet squats
  3. Mountain climbers (elevate the hands if the floor's not your friend today)
  4. Dumbbell floor press
  5. Alternating reverse lunges
  6. Spin bike — pick up the pace

Grab dumbbells you can actually control for the full 40 seconds, not ones you're wrestling.

Thursday
Session 3

Endurance Ride  35-40 mins

Pick your adventure:

  • The long haul: 35-45 minutes on the bike at a solid 5-6/10.
  • The mix-up: Four rounds of 5 minutes bike, 2 minutes skipping, 2 minutes brisk marching, 1 minute easy recovery.

Saturday
Session 4

Mixed Bag Conditioning

Four rounds:

Spin bike - 3 min

Skipping rope - 60 sec

Dumbbell Romanian deadlift - 12 reps

Dumbbell push press -10 reps

Plank - 30-45 sec

Rest - 60-90 sec

Finish with four easy minutes on the bike to bring your heart rate back down to earth.

Levelling Up

Add one round or one extra interval after week one. Or crank up the bike resistance a notch and keep everything else the same. Pick one, not both.

Beast Mode

Monday
Session 1

Advanced Bike Intervals 40-45 mins

Eight-minute build-up warm-up, then it's go time:

  • Six rounds: 90 seconds hard, 90 seconds easy.
  • Six rounds: 30 seconds "why did I sign up for this," 60 seconds easy.
  • Five minutes: settle into a moderate pace.

Cool down for five minutes. Breathe.

Tuesday
Session 2

Full-Body Gauntlet  35-45 mins

Five rounds, 45 seconds on, 15 seconds off, one minute rest between rounds:

  1. Fast skipping
  2. Dumbbell thrusters
  3. Battle-rope alternating waves
  4. Dumbbell reverse lunges
  5. Mountain climbers
  6. Spin bike sprint

Form beats speed here — don't let the ropes turn into a flailing mess.

Wednesday
Session 3

Easy Recovery Ride  25-35 mins

25-35 minutes at a genuinely lazy 3-4/10, followed by 10 minutes of mobility. This is your reward lap — actually take it easy.

Thursday
Session 4

Endurance Ride 45-55 mins

45-55 minutes at a steady 5-6/10. Every five minutes, pick up the pace or resistance for one minute, then settle back — think rolling hills, not intervals.

Saturday
Session 5

Battle Rope Showdown

Five rounds — this is where it gets fun:

Battle-rope alternating waves - 40 sec

Dumbbell Romanian deadlift - 12 reps

Skipping rope - 90 sec

Dumbbell floor press - 10-12 reps

Battle-rope slams - 30 sec

Plank with shoulder taps - 40 sec

Rest - 60-90 sec

Cap it off with six bike sprints: 20 seconds fast, 40 seconds easy. Then collapse — respectfully.

Levelling Up

Change one thing per week, not five:

 

  • Add one interval.
  • Add one round.
  • Bump the bike resistance.
  • Grab slightly heavier dumbbells.
  • Stretch a work interval by 5-10 seconds.

Every fourth week, dial everything back about 25% — your body needs that lighter week to actually absorb all the hard work.
